How much exercise should I do when starting out from zero?

A kind, realistic route from very little movement towards the UK activity guidelines—without trying to transform overnight.

If you are starting from zero, the right first target is not perfection. It is a small amount you can repeat without leaving yourself exhausted or sore enough to stop.

Any movement is better than none. Begin below your maximum, build consistency and let duration rise before intensity.

Start smaller than you think

Try five to ten minutes of comfortable walking or another accessible activity on three days in your first week. You should be able to speak in full sentences. If that feels manageable, add a few minutes the following week.

  • Choose a convenient activity you do not dread
  • Keep the pace comfortable for the first fortnight
  • Add simple strength work twice a week when ready
  • Break sitting time with short, regular movement

Build towards the guideline

UK guidance for adults is generally to build towards 150 minutes of moderate activity each week, or 75 minutes of vigorous activity, plus strengthening activities on two days. That is a destination, not a first-week requirement.

Know when to get advice
